What Is VO2max, and Why It's the Best Indicator of Your Fitness

VO2max measures the maximum amount of oxygen your body can use during effort. In plain terms: the size of your engine. It's one of the most telling markers of long-term physical condition, it can be trained at any age, and the recipe for improving it is well known: lots of easy endurance volume, plus one touch of intensity per week.

Not the other way around.

The unit is millilitres of oxygen per kilogram of body weight per minute. That per kilogram matters more than people expect: the same engine in a lighter body produces a higher number, which is why the figure moves when weight changes without a single session being different.

The size of the engine, in practice

A good VO2max isn't just for running fast. It's the reserve your entire physical life draws from: stairs that stop stealing your breath, the hill on the bike that finally passes, quick recovery between two efforts, energy left at the end of the day. Two people doing the same hike with different engines don't live the same day: one endures it, the other enjoys it.

VO2max is the difference between the two, and it's reserved for no one.

It's also the reason the measure gets so much attention beyond sport. Among the markers that can be trained, it's one of the most closely associated with long-term health outcomes, and unlike most of them it responds to what you do this month. That combination, meaningful and trainable, is rare.

What the number actually depends on

Three things set the ceiling, and only two of them are yours to change.

How much blood your heart moves per beat is the biggest single factor, and it responds well to endurance training: the heart's chambers fill better and eject more, which is why resting heart rate drops as fitness improves.

How well your muscles extract and use the oxygen delivered to them is the second, and it improves through the density of mitochondria and capillaries built by patient easy volume. This is the part most people neglect.

Genetics sets the range you play within, and it's the part nobody controls. It decides your ceiling, not your trajectory, and almost nobody trains close enough to their ceiling for it to be the limiting factor.

How it improves

The recipe fits in a distribution that always surprises: the vast majority of your volume at easy intensity, the kind where a conversation stays possible from start to finish, and a single interval session per week. For example 4 repetitions of 3 sustained minutes with 2 to 3 minutes of recovery, or the hill equivalent.

Easy endurance is the counterintuitive part: it seems too relaxed to build anything, and yet it's what constructs the floor that intensity can then work on. The opposite mistake is the most widespread: doing everything at medium-high intensity delivers fast progress for six weeks, then a firm plateau. The engine gets built slowly and from the bottom.

The intervals that work best for this quality sit at an effort you could hold for roughly 8 to 12 minutes if you had to, held for 3 to 5 minutes at a time. Shorter and harder trains something else. Longer and easier trains something else again. Both are useful, neither is this.

How fast you lose it, and what holds it

The decline side gets discussed far less than the building side, and it's the half that decides what your fifties look like.

Stop entirely and the first measurable losses show up within two to three weeks, mostly through blood volume dropping, which is also why the first runs back feel so disproportionately awful. The muscular side, the capillaries and mitochondria built over months, fades much more slowly. That asymmetry is good news: a fortnight off costs a lot less than it feels like it does, and it comes back within a couple of weeks.

Maintaining is far cheaper than building. Two sessions a week, one of them containing some intensity, holds most of what you built with four or five. That's the number worth remembering during a busy quarter, a house move or an injury to another body part: you do not need the full plan to keep the engine, you need two sessions and the intensity kept in one of them.

Which is the practical answer to the age question too. The decline attributed to the decades is mostly the decline in training that accompanies them. Two sessions a week, held for thirty years, is a completely different trajectory from the one on the charts.

Estimating it without a lab

The lab test remains the reference, but nobody needs one to steer their training. Connected watches give a decent estimate, more than enough to follow the trend. And without a watch, a field benchmark does the job: the time or distance you can hold at a sustained but steady pace, measured in the same conditions a few weeks apart.

The point was never the absolute number, it's its direction over months.

The simplest field test that works: cover as much ground as you can in 12 minutes, on flat terrain, after a proper warm-up, and write down the distance. Repeat it every six to eight weeks in the same conditions. The comparison between two of your own tests tells you more than any absolute number a watch produces.

FAQ

Can VO2max improve at any age?

Yes. Without training, it declines slowly over the decades, but it responds to training at any age, and a sedentary person who starts can raise it very noticeably. The natural slope exists; training slows it down sharply, and can reverse it for years.

How long until you see progress?

The first noticeable improvements arrive within 6 to 8 weeks of regular practice. The big gains are counted in months and years, with one cheerful rule for those starting out: the lower the starting point, the faster the initial progress.

Do you need a connected watch?

No. It's useful for tracking the trend effortlessly, but sensations and field benchmarks are completely sufficient. The watch measures progress, it doesn't manufacture it.

Is a single interval session per week really enough?

For most people who train, yes. What's missing in nearly every training routine isn't intensity, it's the easy volume around it. Adding a second hard session before building the base amounts to raising walls without foundations.

How accurate are watch estimates?

Good enough for the trend, unreliable as an absolute figure. They infer the value from heart rate and pace, so anything that disturbs either one distorts it: heat, fatigue, a poorly worn strap, a hilly route. Compare your own numbers over time on similar routes and ignore the comparison with anyone else's watch.

Does strength training improve VO2max?

Not directly, and it still helps. Strength work improves running economy and joint resilience, so you can carry more endurance volume without breaking down, and that volume is what raises the number. It's a support, not a substitute.

Is a high VO2max useful if you don't do sport?

That's arguably where it matters most. It's the reserve behind stairs, luggage, a long day and how quickly you recover from any of them. The number was popularised by athletes; the benefit is mostly claimed by everyone else.

What counts as a good VO2max?

Reference tables exist by age and sex, and they're worth a glance and nothing more. The useful comparison is with your own value six months ago, because that's the only one that reflects a decision you made. Someone moving from a low value to a middling one has changed their life far more than someone holding a high value they were born close to, and the health benefit follows the same logic: the biggest returns sit at the bottom of the scale, not at the top.

Does losing weight raise it?

Mechanically yes, since the value is expressed per kilogram of body weight. It's a real improvement in what you can do, without the engine itself having changed. Both routes are legitimate, and knowing which one moved your number keeps you honest about what you actually improved.

Can cycling or swimming build it as well as running?

Yes, and for anyone whose joints object to running they're the better route, because you can carry more volume for the same cost. The one caveat is that the number is somewhat specific to the activity you trained: a strong cyclist tested while running scores lower than their engine deserves.
